Back stiffness often comes from lack of movement. Our bodies are designed to move, but many of us spend much of the day sitting—at work, in the car, or in front of a screen. This can cause muscles to tighten and blood flow to decrease, leading to discomfort and reduced mobility over time.

Stress and poor sleep can also play a role. When you’re tense or tired, your muscles naturally contract more. That’s why maintaining a healthy back isn’t just about exercise—it’s also about balance, rest, and mindful movement.

Start Gently and Listen to Your Body

If you’re new to stretching or exercise, start slowly. The goal isn’t to push your limits but to restore movement and flexibility. Move at a comfortable pace and pay attention to how your body feels. A mild stretch is fine, but pain is a sign to stop.

1. Cat-Cow Stretch – Move Through Your Spine

This classic yoga-inspired movement helps loosen the entire back.

  • Start on your hands and knees, with wrists under shoulders and knees under hips.
  • Exhale as you round your spine, drawing your belly button toward your back like a stretching cat.
  • Inhale as you arch your back slightly, lifting your chest and gaze forward.

2. Knee-to-Chest Stretch – Relax the Lower Back

This gentle stretch targets the lower back and hips.

  • Lie on your back with knees bent and feet flat on the floor.
  • Bring one knee toward your chest and hold it with both hands for 20–30 seconds.
  • Switch legs and repeat.
  • For a deeper stretch, pull both knees to your chest and gently rock side to side.

This movement releases tension in the lower back and promotes relaxation.

3. Supine Spinal Twist – Ease Mid-Back Tension

Twisting movements help maintain flexibility in the spine and relieve stiffness in the mid-back.

  • Lie on your back with knees bent and arms extended out to the sides.
  • Let your knees slowly fall to one side while turning your head in the opposite direction.

4. Shoulder Rolls and Chest Opener – Counteract Slouching

  • Stand tall with feet hip-width apart.
  • Roll your shoulders slowly backward in large circles 10 times.
  • Then, clasp your hands behind your back, straighten your arms slightly, and lift your chest.
  • Hold for 20 seconds while breathing deeply.

These movements encourage a more upright, relaxed posture.

5. Child’s Pose – Finish with Calm

End your routine with a stretch that soothes both body and mind.

  • Kneel on the floor and sit back on your heels.
  • Lower your torso forward, resting your forehead on the floor.
  • Stretch your arms out in front of you or let them rest by your sides.
  • Breathe deeply and stay here for 1–2 minutes.

This pose gently stretches the back and hips while helping you unwind.
